How to Calculate Target Heart Rate and Maximum Heart Rate

The simplest approach uses the formula 220 minus your age. A 40-year-old gets an estimated maximum heart rate of 180 beats per minute. Your target heart rate zone is then a percentage of that number, typically between 50% and 85% for most adults.

A more accurate method is the Karvonen formula, which accounts for your resting heart rate. It uses heart rate reserve (HRR), the difference between your maximum rate and your resting heart rate. The formula is:

HRmax: Maximum Heart Rate Calculator Formula

The classic maximum heart rate calculator formula is 220 minus age. It's widely cited by the American Heart Association and easy to remember. But it has real limitations.

Why can't I just use "220 minus age"? This formula was derived from a general population average, not from individual testing. It can be off by 10 to 15 beats per minute in either direction. For some people, especially older adults or highly trained athletes, it is less accurate.

Is 220 minus your age accurate? It's a reasonable starting estimate. It is not precise. Research from NTNU and other exercise science groups has produced refined formulas using age, gender, height, and weight to more accurately estimate maximum heart rate.

Does exercise change my maximum heart rate? Regular exercise does not significantly raise or lower your HRmax. Maximum heart rate is largely determined by age and genetics. What changes with fitness is your resting heart rate and how efficiently your heart works at submaximal levels.

Is your max heart rate higher if you are fitter? Not necessarily. Fitness improves how your body performs at a given heart rate. It doesn't reliably increase the ceiling.

Which factors determine my maximum heart rate? Primarily age and genetics. Gender, body size, and fitness level play smaller roles. The only way to know your true HRmax is through a supervised exercise test or stress test, such as a graded treadmill protocol.

Why does the HRmax calculator ask for gender? Some updated formulas apply slightly different coefficients for men and women because average HRmax trends differ between sexes.

Why does the HRmax calculator ask for height and weight? Newer regression-based formulas include body size variables to improve the estimate beyond what age alone provides. These additions make the output somewhat more personalized, though still an estimate.

Resting Heart Rate and Your Target Heart Rate Zone

Your resting heart rate is how many times your heart beats per minute when you are calm, awake, and sitting still. Most adults fall between 60 and 100 beats per minute. Well-trained athletes may see resting rates near 40 beats per minute.

Is resting heart rate different by age? Slightly. Children tend to have higher resting rates. In adults, the main driver of a low resting rate is cardiovascular fitness, not age alone.

What is a resting heart rate? It's the baseline effort your heart needs to circulate blood when your body has no extra physical demand. A lower resting heart rate generally indicates a stronger, more efficient heart.

Resting heart rate matters for target zone calculations because the Karvonen formula subtracts it from your maximum heart rate to find your heart rate reserve. A person with a resting rate of 60 and one with a resting rate of 80 will get different target zones even if they share the same age and HRmax.

To measure yours accurately:

  1. Sit quietly for at least five minutes, ideally first thing in the morning.
  2. Place your fingers on your neck or wrist to find your pulse.
  3. Count the beats for 60 seconds, or count for 15 seconds and multiply by four.

Heart Rates During Physical Activity and Aerobic Exercise

Here's a general breakdown of intensity using percentage of maximum heart rate:

  • Light to moderate intensity: 50% to 63% of HRmax. Comfortable pace. You can hold a full conversation.
  • Medium-intensity exercise: 64% to 76% of HRmax. Breathing is heavier. You can talk in short sentences.
  • Vigorous intensity: 77% to 93% of HRmax. Hard exertion. Speaking more than a few words is difficult.
  • High-intensity exercise: Above 93% of HRmax. Near-maximum effort. Not sustainable for long.

As your fitness improves over weeks of regular exercise, you may notice that the same workout produces a lower heart rate than before. That's your cardiovascular system becoming more efficient. You can then increase intensity to stay within your target zone.

How to Check Your Heart Rate (Take Your Pulse in Beats per Minute)

You don't need special equipment to check your heart rate. Here's how to take your pulse manually:

  1. Find your pulse. Place your index and middle fingers on the side of your neck, just below your jawline. Or press lightly on the inside of your wrist, below the base of your thumb. Neck and wrist are the two most reliable spots.
  2. Count the beats. Use a watch or phone timer. Count the number of beats you feel in 15 seconds.
  3. Multiply by four. This gives you your heart rate in beats per minute. For example, 20 beats in 15 seconds equals 80 beats per minute.

For more convenience, a heart rate monitor (chest strap or wrist-based) tracks your pulse continuously during exercise. These devices let you see whether you're within your target heart rate zone in real time.

What to Do if Your Heart Rate Is Too High

If your heart rate climbs above your target zone during exercise, your body is telling you to ease up. Slow your pace, reduce resistance, or stop and walk until your heart rate drops back into range.

A heart rate that stays too high during moderate activity could signal overexertion, dehydration, or an underlying issue. Persistent unusually high heart rates at rest or during light effort warrant a conversation with your doctor.

What if my heart rate is too low? A heart rate below your target zone during exercise usually means you aren't working hard enough to stimulate cardiovascular improvement. Increase your pace or add an incline. However, if you feel lightheaded or dizzy at any heart rate, stop and seek medical attention.

Beta Blockers, Medication, and Heart Rates

Beta blockers are medications prescribed for high blood pressure, heart conditions, and certain other health issues. They work by slowing your heart rate and reducing the force of each heartbeat.

What are beta blockers, and why does the HRmax calculator ask if I use them? Because beta blockers lower your heart rate artificially, standard formulas for maximum heart rate and target zones become less accurate. Your actual exercising heart rate on beta blockers will be significantly lower than the formula predicts.

If you take beta blockers or other heart rate-affecting medication:

  • Do not rely on a standard target heart rate calculator to set your exercise intensity.
  • Ask your doctor for a personalized target heart rate range.
