How to calculate calories to lose weight

Weight loss requires eating fewer calories than you burn. The calculator shows reduced-calorie targets based on common deficit sizes. The key is choosing a deficit large enough to produce results but moderate enough to sustain.

Calorie deficit and safe calorie restriction

A calorie deficit means your daily calorie intake is below your TDEE. A deficit of about 500 calories per day works out to roughly one pound of loss per week.

Most nutrition guidelines suggest losing no more than 1 to 2 pounds per week for sustainable weight loss. Extreme restriction (dropping below 1,200 calories for women or 1,500 for men) can cause nutrient shortfalls, fatigue, and muscle loss.

Are 1,200 calories enough for a day? For most adults, that is the floor, not the goal. Very low calorie targets should only be followed with medical supervision.

Why counting calories is an estimate, not an exact science

Food labels can be off by up to 20% under current regulations. Portion estimation introduces more error. Cooking methods change calorie availability. Your body's absorption rate varies by food type and gut health.

These layers of estimation mean your daily calorie count is approximate. That is fine. Calorie counting works as a directional tool. If you consistently underestimate portions, the real intake could be meaningfully higher than what your log shows.

Daily calorie calculator and the equations behind it

The calculator's output is only as good as the formula driving it. Two equations dominate calorie estimation, and both have strengths and limitations.

Harris Benedict equation vs. Mifflin St Jeor

The Harris Benedict equation was published in 1919 and revised in 1984. It estimates BMR from height, weight, age, and sex. For decades it was the standard.

The Mifflin-St Jeor equation, published in 1990, uses the same inputs but tends to produce more accurate results for modern populations. Most current research considers it the better predictor of BMR for the average adult.

How BMI and current weight factor into your calorie estimate

Body mass index (BMI) is a ratio of height and weight. It does not directly appear in the BMR equations, but it provides useful context.
